The conventional wisdom in fitness is that you can’t do both at once.
Lose fat: eat at a deficit. Build muscle: eat at a surplus. The goals are nutritionally contradictory, and therefore you must pick one, execute it for months, then switch.
This framework is not wrong. It is incomplete.
Body recomposition — simultaneously losing fat and gaining muscle — is real, documented, and achievable for specific populations under specific conditions. Understanding when it works, and when it doesn’t, is the difference between a realistic goal and a year of spinning wheels.
The physiology of why it’s normally “impossible”
Muscle growth requires a positive energy balance to sustain protein synthesis. Fat loss requires a negative energy balance to mobilize stored fat. At maintenance calories, the conventional argument is that you can’t fully achieve either.
This is largely true for trained men eating at maintenance with no other variables in play.
The reason recomposition is possible at all comes down to two mechanisms that break the deficit/surplus binary.
First: body fat as fuel for muscle growth. For men carrying excess body fat — typically above 15–18% body fat — stored energy is accessible. A man at 22% body fat has approximately 30–40 lbs of stored energy. If his training stimulus is sufficient and his protein intake is high, the body can draw on that stored fat to fuel muscle protein synthesis, effectively running an internal surplus for muscle growth while operating at a dietary deficit. The fat tissue subsidizes the muscle building.
Second: protein’s unique role. High protein intake preserves muscle during a caloric deficit — a well-established finding. Less well-known is that sufficient protein combined with resistance training can drive slow net muscle gain even at mild deficit, because protein turnover rates allow net positive muscle accretion when training stimulus is adequate and protein is abundant.
Who body recomposition actually works for
Recomposition is most accessible for three groups:
Men new to resistance training. Untrained men have a dramatically exaggerated response to training stimulus. The muscle growth signal is so strong that it occurs alongside fat loss without difficulty. This “newbie gains” window typically lasts 6–12 months.
Men returning to training after a significant break. Muscle memory — the biological phenomenon where previously-trained muscle regrows faster than it was originally built — creates conditions similar to beginner training. Men coming back after a 1–3 year gap often recomp quickly.
Men with body fat above 18–20%. As described above, higher fat stores provide accessible fuel for muscle protein synthesis. The deficit doesn’t impair muscle growth as severely because stored energy is abundant.
For lean, trained men (under 12% body fat, training consistently for 2+ years), recomposition is very slow. These men are better served by deliberate bulk/cut cycles. The hormonal and nutritional conditions for rapid muscle growth require a caloric surplus that coexists poorly with simultaneous fat loss at low body fat percentages.
What recomposition actually requires
Resistance training, 3–4 days per week minimum. The training stimulus is non-negotiable. Cardio does not drive muscle protein synthesis. Compound movements — squat, deadlift, press, row — produce the strongest systemic growth signal. Progressive overload (adding difficulty over time) is what sustains the signal.
High protein intake. 1.8–2.4g per kilogram of body weight. This is above standard recommendations and significantly above what most men eat. Protein serves two functions simultaneously: it preserves existing muscle during the caloric deficit, and it provides the amino acid substrate for muscle protein synthesis. Without adequate protein, recomposition stalls because fat loss happens but muscle growth doesn’t.
A moderate caloric deficit, not an aggressive one. Aggressive deficits (500+ calories below maintenance daily) accelerate fat loss but also impair muscle protein synthesis even with high protein intake. For recomposition, a deficit of 200–300 calories below maintenance produces fat loss slow enough that muscle growth can keep pace. The result is slower than a dedicated cut — but the composition of what’s lost and what’s gained is favorable.
Patience measured in months, not weeks. Recomposition is slower than dedicated cutting or bulking by design. A man who is losing 0.5 lbs of fat per month while gaining 0.5 lbs of muscle is making real progress. The scale won’t show it. Body composition measurements will. Men who quit because the scale doesn’t move are abandoning a working process.
What doesn’t work
Cardio as the primary driver. Running, cycling, and rowing create caloric deficits but minimal muscle growth stimulus. Men who cut calories and add cardio lose fat and muscle simultaneously. This is the worst-case body composition outcome — and it’s what most generic weight loss programs produce.
Undereating protein. Recomposition at 80–100g of protein per day doesn’t work. The math doesn’t support it. Without high protein, the caloric deficit eats muscle alongside fat.
Chasing scale weight. The scale cannot distinguish between fat, muscle, and water. Men who measure recomposition progress by scale weight will consistently misread what’s happening and often abandon a working process because the number isn’t moving fast enough.
Not tracking body composition. Progress photos every 4 weeks, body measurements (waist circumference, arm circumference), or a periodic DEXA scan are the right measurement tools. The scale is the wrong tool for this goal.
A practical starting framework
For a 90kg man at 22% body fat targeting recomposition:
Caloric target: Approximately 2,400–2,500 calories (200–300 below estimated maintenance). Not aggressive.
Protein target: 162–216g per day. Distributed across three to four meals. 40–55g per sitting.
Training: Three to four compound-focused resistance sessions per week. Two sessions of walking or low-intensity cardio (does not impair recovery; adds to deficit modestly).
Timeline: Visible recomposition results at 12 weeks. Meaningful body composition change at 6 months. This is not a 30-day program.
The bottom line
Body recomposition is real. It’s not equally available to every man, and it’s slower than the scale suggests.
For men with 15%+ body fat, a return to training, or no prior serious resistance training — this is the most favorable body composition goal available. The conditions align.
For lean, trained men: a dedicated cut or bulk produces better results than trying to do both at once. Recomposition works at that level too, but it’s measured in years rather than months.
Get the conditions right, measure the right things, and give it the time it actually needs.
